5K to HYROX pace

Turn one recent 5K into a better starting point.

Use a repeatable 5K result to set an initial HYROX run pace, then adjust the conversation for your division and station readiness.

HYROX 5K pace calculator live model

Your starting rangetraining model
--HYROX run pace range
--5K pace
--8 km run block
--broad finish range

This range slows your 5K pace to account for repeated running after stations. The finish range also uses broad station and Roxzone allowances by division. It is a starting hypothesis to test in training.

Answer first

What does a 5K time tell you about HYROX?

A recent 5K gives you a useful aerobic reference, but HYROX is not an uninterrupted 5K. You run eight 1 km segments after functional work, so the pace you can repeat under fatigue is usually slower than your standalone 5K pace.

Use the result to begin a conversation: can you repeat the suggested pace after sled work, carries, lunges, or wall balls while keeping technique intact? That training answer matters more than the number on this page.

How the estimate works

  1. Start with your 5K pace.
The calculator divides your recent 5K time by five to create the aerobic reference.
  2. Add a fatigue allowance.
A broader allowance is used when station readiness is new or still developing.
  3. Build an 8 km running block.
The result multiplies the HYROX pace range by eight, without pretending that every kilometre will be identical.
  4. Add broad station and Roxzone ranges.
These are planning allowances, not a promise about your division, venue, or race result.

How to test the pace in training

Week 1

Easy transition

Run 1 km easy, complete a controlled station pattern, then repeat for three rounds. Finish with clean movement.

Week 2

Repeatability

Use four 1 km efforts near the slower end of the range after simple strength work. Record breathing and recovery.

Week 3

Race question

Test one station that usually disrupts your pace, then decide whether the range needs to move slower or can progress.

Limits to keep in view

  • A 5K result does not measure sled skill, wall-ball accuracy, grip, transitions, or recovery.
  • Division loads, movement standards, event surfaces, and course logistics can change the result.
  • Do not use a race estimate to override pain, medical advice, or a qualified coach's guidance.

After you have a real session to review, use Race History to find the largest time block, then use the weekly plan generator to turn that finding into the next week of work.

HYROX 5K calculator FAQ

Is this a HYROX finishing-time predictor?

No. It is a broad training-planning range based on a 5K reference, a division model, and station readiness. It cannot account for your complete race profile.

Should I use my fastest 5K?

Use a recent result you could reproduce under normal conditions. A one-off maximal effort can make the starting HYROX pace too aggressive.

Why is my HYROX pace slower than my 5K pace?

Each run follows a station and a transition. The repeated changes in muscle demand make a standalone 5K pace an incomplete race target.
